  1. 0–2 hours

    Rehydrate. Fluid leads, food waits.

    Oral rehydration solution at the 50–90 mmol/L sodium band, sipped steadily — 200–250ml every 10–15 minutes. Chugging a litre gets you a toilet trip, not a recovery.

  2. 2–12 hours

    Refuel and hold. The long window.

    Food leads now: low fibre, low fat, high carbohydrate, nothing your gut hasn't met before. REAL Hydrate belongs here — carbohydrate and electrolytes alongside every meal.

  3. 12–24 hours

    Normalise. Eat like a person again.

    Three meals plus snacks, still chasing the day's carbohydrate total. Fluid to thirst. The panic-drinking phase is over.
